Adding endurance doesn't automatically cost you your your strength. Bad programming, underfueling, and no recovery cost you your your strength.
Amanda and Jess G. get into how to build endurance while holding onto the strength you spent years earning. The good news up front: maintaining strength takes far less work than building it did. The catch is you can't max out everything at once, and pretending you can is how people end up run down and stalled in both. They talk about why the interference effect gets overblown, the difference between actually losing strength and just being too fatigued to show it, and how to lift enough to keep what you've got without living in the gym.
Plus the three-to-five rule for maintenance lifting, why your hardest sessions deserve the freshest version of you, and how to stack a training week so you're not turning every day into medium-hard sludge.
It is hard to PR your deadlift the same week you ran a half marathon. That is not a personal failing, and it is not a sign your body is falling apart. It is just what happens when you ask it to get better at two very different things at once, and understanding why is the difference between panicking over your numbers and actually making progress.
There is a common belief floating around that endurance training and strength are fundamentally competing adaptations, that the second your mileage goes up, your strength is doomed. But it is not endurance training itself that destroys strength. It is poorly managed training, inadequate fueling, and inadequate recovery that do that. And there is a huge difference between actually losing strength and being temporarily unable to express the strength you already have because you are fatigued. Most people who think they are getting weaker are dealing with the second thing, not the first.
You Can't Maximize Everything At Once
Unless you are some genetically gifted freak or brand new to training, you are probably not going to make major simultaneous jumps in your endurance, your power output, your strength, and your hypertrophy all at the same time. You have to decide where you need your body to grow and let the rest hold steady for a while.
The good news: maintaining strength you have already built does not take nearly the effort it took to build it in the first place. You do not need to put in the same hours you did the first time you grew that muscle. You just need to keep showing up for it consistently, with heavy loads and good technique, while your priority sits with endurance.
If you want a rule of thumb, use the three-to-five rule: three to five days a week, three to five exercises, three to five sets, three to five reps, and those reps should be heavy. Build your sessions around compound movements, a squat, a hinge, a pull, a press, some single leg work if you need it, and you are getting the most out of the least amount of gym time. You can mix in accessory work if you want it, but keep the heavy work heavy.
How To Layer Strength And Endurance Without Digging A Fatigue Hole
The real skill here is not doing more, it is sequencing what you already have to do so you are not stacking your body into a recovery dumpster fire. Think about your training in terms of a week or a month at a time, not "can I cram one more workout in here." Every hard session adds recovery demand, and that fatigue compounds over weeks and months, not just days.
Start by building a hierarchy of what actually matters:
Tier one, your key endurance sessions: your long runs or rides, your threshold and tempo work, your VO2 max sessions, anything race specific. These are the workouts that get the freshest version of you and never get sacrificed.
Tier two, your strength sessions: your heavy, relatively low volume lifting. This is where you protect the strength you have built, and it does not get skipped either.
Tier three, everything else: easy aerobic work, accessory training, the run club run, pickleball for two hours. These still count. They are still layering fatigue onto your body even when they feel like fun.
Keep your hard days hard and your easy days actually easy. If you are training more than once a day, that becomes even more important. There is real value in stacking two demanding sessions on the same day, separated by time, like a quality endurance session in the morning and heavy strength in the evening, followed by a genuine recovery day. What you want to avoid is hard day after hard day after hard day, even if each individual session is short. That pattern turns your entire week into moderate-to-hard fatigue where you never get real output from your quality sessions and never actually recover on your easy ones.
And as you ask more of your body, your deloads need to get more frequent, not less. If you have historically taken a deload every six to eight weeks, running higher volume across two disciplines might mean you need one every four weeks instead.
Your Numbers Dropped? You're Probably Just Tired, Not Weak
Here is one of the most important distinctions in this whole conversation: your absolute strength is not the same as your current ability to express that strength. If you can normally back squat 300 pounds, that strength does not vanish overnight. But your ability to demonstrate it on any given day depends on a long list of factors, including how much fatigue you are carrying from everything else you are doing.
Run eight miles one day, then walk into the gym the next and try an 80 percent lift, and it can feel like moving a truck. That does not mean you got weaker. It means your legs are tired, and that fatigue comes from somewhere real. This applies even when you are not sore. Neuromuscular and central nervous system fatigue are real categories of fatigue that have nothing to do with sore muscles, and they can absolutely mask what you are actually capable of.
So how do you tell the difference between masked strength and actual strength loss? Look at trends, not individual sessions.
Signs you are probably just dealing with fatigue, not real strength loss:
Stable body weight, allowing for the normal ebb and flow of glycogen and inflammation that comes with endurance training.
Stable measurements and fit, meaning your muscle mass, your appearance, and how your clothes fit are all holding steady.
Performance that rebounds after a deload or rest day, where your bar speed and movement quality noticeably improve once you back off.
Signs that something is actually wrong:
Persistent decline over many weeks that does not respond to programming adjustments or deloads.
Objectively decreasing training capacity across multiple exercises, both strength and endurance, not just one bad lift.
Poor recovery despite reduced fatigue, low energy all the time, and any indication you know you are undereating.
If you know you are not eating enough, that is the easiest place to start troubleshooting before you assume you are losing real strength.
This is also where training by RPE instead of fixed percentages earns its keep. Say your normal squat is 225 for five, and on a good day that is an RPE 7. After a big volume week of endurance training, that same 225 for five might feel like an RPE 9. That does not mean you got weaker, it means your current ability to express your strength is being affected by fatigue. Drop the weight to 205, hit your intended RPE 7, and you get the exact same training stimulus without digging yourself into a deeper hole. RPE 7 is the goal, not a specific number on the bar. Don't let your ego turn fatigue into a strength test.
That said, training under fatigue does not mean training poorly. Adjusting your load down and still executing the movement well is productive. Being so fatigued you genuinely cannot execute the movement or hit the intended stimulus is a sign to skip the session and live to fight another day.
You Can't Out-Program Under-Fueling
You can have the best programming in the world, and it will not matter if you are not backing it with the fuel to recover from it. This is where most of the actual strength loss happens, not on the training side.
Protein needs to be spread throughout your day, not crammed into dinner because you forgot about it earlier. It is the building block of the muscle you are trying to hold onto, and bookending your training with it matters more than hitting a single big number at night.
Carbohydrates are your body's preferred energy source for any hard training, and they get stored as glycogen in your muscles and liver so you have something to pull from mid-session. If you are someone who has spent years building strength and muscle, your muscle is effectively a glycogen sink, meaning you naturally tolerate carbs really well. That is a built-in advantage over a smaller, purely endurance-focused athlete. Don't cut yourself off at the knees by fearing carbs while you are asking your body to build an aerobic engine, maintain muscle, and adapt to a new training style all at once.
This is the logic behind fuel-for-work principles, essentially carb cycling based on your actual energy expenditure that day. A two and a half hour run demands more carbohydrate availability than 45 minutes in the gym, and your intake should track that.
Your peri-workout nutrition matters more here too, in both composition and timing:
Pre-workout is about making sure your glycogen availability is where it needs to be before you start.
Intra-workout, especially once sessions run past 80 to 90 minutes, protects your stored glycogen and delays your time to fatigue so you are not dipping into liver storage while you are still moving. It is also useful just to get more calories in on multi-session days.
Post-workout kicks off glycogen replenishment, which is not just a one-time hit, it continues for hours afterward. Getting carbs and protein in quickly matters even more if you are training again later that day.
This is not the season to be running a calorie deficit. If your goal is getting better at endurance while holding onto lean mass and strength, that is already energy intensive, and chronic low energy availability does not just tank your performance. It affects your hormonal function, your mood, your cognitive health, your bone health, and your immune function. If you are asking your body to adapt to more training, you have to give it the raw materials to actually do it.
Recovery Isn't Optional, It's Mandatory
You cannot overtrain, you can only under-recover. That is not a perfect statement, but it holds up: once you are asking your body to adapt to this much, recovery stops being a nice-to-have.
Sleep is the biggest piece. More training means more sleep, and it means quality sleep, since you rebuild and repair muscle tissue primarily at rest. If waking up at 4 a.m. for a training run means you only get three hours of sleep, skip the run and sleep instead.
Total stress matters just as much. Your nervous system has one tank for everything, training, work, family, life. A hard fight with your boss and a hard workout register in the same place. Ignoring that and continuing to train hard on top of it just digs you into a deeper hole.
And build your deloads in before you are forced into one. Good programming has deloads scheduled regularly, and feeling genuinely good heading into one is a good sign, not a reason to skip it. That is usually when you find out your squat still feels like your squat, and 80 percent finally feels like 80 percent again.

Pick your priority, and let it actually drive the program. Keep your strength work heavy but minimal, cut the junk volume, and protect your key sessions on both sides. Keep hard days hard and easy days easy, and stop testing your PR just to prove something to yourself, a temporary dip in a single session is not the same as losing strength. Fuel your workload, especially your carbs, because you cannot out-program under-eating. Judge your progress on weeks and months, not Monday's lift after Saturday's long ride. You do not have to choose between being strong and building an aerobic engine, but you do have to accept that your recovery is not an unlimited resource, and training and recovering smarter is what actually gets you both.
